General Warm Up:

2 minutes of Cardio

Stretch/Mobility:

Butterfly Hold – 1 minute
Figure 4 – 1 minute per side
Roll Hamstrings – 1 minute
Pec Stretch – 1 minute per side

Part 1:

4 sets of 10 Single Arm DB Row. Rest 1 minute then
4 sets of  10 Single Arm Press, Rest 1 minute. Use a moderate weight.

Specific Warm Up:

2 sets of
5 Box Dips
7 Abmat Sit-Ups
20 DU’s

Part 2:

5 RFT of 10 Box Dips, 20 Abmat Sit-Ups,40 DU’s. 

Scale:

Quantities, DU => SU x 3

Notes:

All body weight exercises, try and keep moving quickly through all 5 rounds.

Cooldown:
Roll Glutes, Hamstrings, Lax ball on Pecs
